Partition the pull-ups, push-ups, and squats as needed. Start and finish with a 1/4 mile run. If you've got a twenty pound vest or body armor, wear it.

Special thanks to MAG-14 PSD for coming out this morning. We had an affilliate record of 18 athletes! Great form throughout, and improvements in both form and intensity from start to finish were evident. We look forward to training with each of you again in the near future.
Fastest time goes to Marsh who posted an incredible 9:20, Archibald, Garrison, and Brinker were close behind with 9:27, 9:37, and 9:38 respectively.
The afternoon group did 1/2 mile on the front and back end. Great intensity and squat form throughout.

We will start progressing toward the handstand pushup with the decline pushups off the curb or off the red bench. Challenge yourself to get the deepest angle on the pushup.

Deadlift - Power Clean - Front Squat - Push Press (M - 95lbs / F - 65lbs)
15-12-9 Reps (Rest as needed between sets)
The combo is one rep with four parts: 1) The deadlift is up and back to the floor 2) The power clean is from the floor to the rack w/out returning to the floor 3) front squat from the rack position. 4) At completion of front squat complete a push press. Return the bar to the floor and do another. Maintain form throughout!

Shoulder Press (w/kettlebell, dumbell, or barbell)
Do each exercise for one minute. Four total rounds w/ one minute rest in between rounds.
Great effort today on the shoulder press, wall ball, and L/Knee Bend holds! Welcome to Sgt Larsen and LCpl Smith. Keep coming out and getting some. You will find no better workouts than Crossfit. We consider ourselves athletes that can do gymnastics, weights, and metabolic workouts. Those that just run will struggle with the weight portion of our workouts. Those that just weightlift will struggle with the metabolic. Crossfit athletes will perform better than the strongest lifter or marathon runner.
